1. Seated Heart Opener (Backbend Stretch)
In this pose, you gently arch your back, open your chest, and allow your head to drop back comfortably. Your hands rest on your thighs or the chair for support.
Benefits:
• Deeply opens the chest and lungs, improving breathing capacity
• Releases stiffness from the upper back and shoulders
• Improves posture by counteracting slouching
• Energizes the body and uplifts mood
This posture is especially powerful for those who spend hours leaning forward on screens—it brings your body back into balance.

2. Seated Cat Pose (Spinal Flexion)
Here, you round your spine forward, tuck your chin toward your chest, and gently contract your abdominal muscles.

• Stretches the entire back, especially the upper and mid-spine
• Relieves tension from the neck and shoulders
• Improves spinal flexibility and mobility
• Helps release emotional and physical stress stored in the body
This movement is like a reset button for your spine—simple yet deeply effective.

3. Seated Forward Fold (Deep Stretch)
In this pose, you bend forward from your hips, reaching towards your feet while your chest rests over your thighs.
Benefits:
• Provides an intense stretch to the lower back, hamstrings, and hips
• Relieves lower back pain caused by prolonged sitting
• Calms the nervous system and reduces stress
• Improves blood circulation to the upper body and brain
This pose allows your body to surrender, releasing tension layer by layer.
4. Chair Supported Half Forward Fold (Ardha Uttanasana Variation)
Description: Stand facing a chair with feet hip-width apart. Place your hands firmly on the backrest of the chair. Walk your feet slightly back and hinge from the hips, keeping your spine long and straight. Your torso becomes parallel to the floor while arms stay extended. Keep a soft bend in the knees if needed and relax your neck.

5. Chair Supported Puppy Pose (Uttana Shishosana Variation)
Description: Come onto your knees on the mat, keeping hips above the knees. Place your elbows or forehead on the chair seat for support. You can keep your hands behind the head or extend forward. Allow your chest to melt down toward the floor while keeping hips lifted.

• Relieves neck and shoulder stiffness
• Helps in improving spinal flexibility
